The Work out of the Day (WOD).   
  
We tailor the workout of the day to the individual by scaling the load, reps, as well as the exercises.  We do encourage 100% effort for every workout.  We start each work out with a specific warm up, most commonly referred to as "everyone else's workout."  Then we begin the prescribed WOD.

Have a Great Labor Day Weekend!  We are out and about to have a little quality family time over the long weekend.  We will be closed Saturday - Monday.  Here are a few workouts for you to get in until Tuesday when things are back to normal.

           (Solidly warm up with about 2 minutes of jump rope or easy 400 meters,

WOD - AMRAP in 20 minutes of:

  5 Handstand Pushups
15 Back Extension
25 Squats

Scale by reducing time and/or reps.  Handstands to 30 seconds sub for HSPU.

Excellent efforts by all in yesterday's WOD.  Some nice improvements across the board; 2 minute decreases in time for quite a few of you AND increases in weight and/or distance.  AWESOME!! (photos after 7am)

50 Wall ball throws (20#m/14#w)
25 L pull ups
40 Wlall Ball throws
20 L pullups
30 Wall ball throws

20 Wall ball throws
10 L pullups

(scale reps and weight of WB as necessary!!)

We did this WOD on Feb. 11, 2010.  How have we improved?

(photos to be posted after 7 am. Speedwork yesterday was impressive. Also nice improvements in Bench Press numbers yesterday!!!)

*a fellow walking down the street, as Karianne & Sarah were finishing this WOD, was staring at these two athletes.  I went out to make sure they weren't interrupted or bothered by this guy.  It turned out he was confounded by what they were doing and amazed by their fitness level, "They is Fit!!"  Yes, they are.

We will have a schedule change for Saturday classes on Sept. 25th for FGB5.  We will hold the 7 am group and will do the FGB workout.  We will start the 'official' FGB5 festivities @ 9 am that Saturday.  We will get the WOD off to an awesome start and have plenty of time to stick around and have some quality refreshments and comraderie afterwards.

WOD - 5 rounds for loads of:

Bear Complex

The Bear Complex is the following movements combined for one 'complex' rep:
Power Clean - Front Squat - Push Press - Back Squat - BTB Push Press - Front Rack. 7 reps of the sequenced pattern = 1 round. Here is a link to a CrossFIt video of the movement sequence http://www.youtube.com/watch?v=0WOP9J7QPwI.  We will focus on very distinct movements rather than combining the front squat and press into a thruster. A squat clean will be ok, just remember an additional front squat is still required before moving into a push press.

Jake, Shelly, and Tara during the Run, WB, and push up WOD yesterday.  Tara increased her reps from 20/15 to 30/20 of WB/push ups and took 7+ minutes off her previous time!!! Awesome!! several others also shaved off 'minutes' yesterday.  Excellent  progress gang!!

We were "haulin'" yesterday!  Moving so fast it was hard to get photos without blur.  Brian and Amy on Burpees, Jake and Jason pushing each other hard (!!!) throughout (they finished within 0.5 sec of each other).  Way to go everyone!!

The CrossFit Games and the Phenominal Athletes just keep getting better! The 2010 Games are finishing and nothing was left to chance by the athletes.  This was an amazing show of athleticism, skill, and the heart and soul of champions.

What are the CrossFit Games?

The CrossFit Games are the ultimate test of fitness. It's a grueling three-day competition in which the world's fittest athletes compete in a variety of workouts. What are the workouts? Each year they change, and the details of them are not announced until a couple days before the event. This year the final event wasn't announced until thirty seconds before "3-2-1-GO!" This means that all year long, the athletes are training for a competition whose format is 'unknown and unknowable' - one of the underpinnings of the CrossFit methodology.
